How to cut back on doom-scrolling
Doom-scrolling feels impossible to stop because it's engineered that way. Apps use infinite scroll, algorithmic feeds, and notification timing to keep you engaged. Your brain gets a small dopamine hit with each new post, and the unpredictability makes it addictive. Knowing this is hard doesn't mean you're weak. It means you're up against sophisticated design.
What actually helps
Research shows these approaches work:
Remove friction from alternatives. Keep a book on your nightstand. Make a list of five-minute activities (stretching, making tea, calling a friend) and post it near your phone.
Use built-in tools. Set app time limits through your phone's settings. Turn off notifications for social apps. Use grayscale mode to make scrolling less rewarding.
Replace the habit, don't just quit. Your brain wants stimulation. Give it something else. A puzzle app, audiobook, or even a fidget toy can satisfy the urge to reach for your phone.
Notice the trigger. Are you scrolling when bored, anxious, or avoiding something? Write down when it happens. Understanding the pattern helps you intervene earlier.
Handling a setback
If you find yourself doom-scrolling after a period of not doing it, that's information, not failure. Notice what led to it. Were you stressed? Tired? Lonely? That's the real thing to address. One session of scrolling doesn't erase your progress. Start again the next time you reach for your phone.
When to seek help
If doom-scrolling interferes with sleep, work, or relationships consistently, or if it feels tied to anxiety or depression, talking to a therapist can help. They can address what you're avoiding or seeking through the scroll.
